Rope Climb — CrossFit Technique Guide

The rope climb is one of the most physically demanding movements in CrossFit, combining grip strength, lat and bicep pulling power, and core stability. The CrossFit standard is a 15-foot rope, touching a mark at the top. Legless rope climbs (arms only, no feet) are the strictest version. The J-hook and S-wrap foot techniques allow athletes to rest their arms by using the legs to hold position on the rope, enabling longer sets. Rope climbs appear in Hero WODs including Tommy V, where they are prescribed at significant volume.

How to Do the Rope Climb

Jump and establish a grip as high as possible on the rope.

Pull with both arms while bringing knees up, wrapping the rope around one foot.

Stand up through the leg to rise, re-gripping higher on the rope.

Repeat the pull-and-lock sequence until reaching the top.

Touch the mark, then descend with controlled hand-over-hand, using legs to slow the descent.

Common Mistakes

Gripping with only the hands rather than using the foot lock to rest the arms.

Descending too fast — rope burn on the hands and inner arms is a real risk.

Attempting rope climbs without adequate pull-up and grip strength.

Coaching Tips

Practise the foot lock/J-hook from the ground before climbing — it is a skill, not just strength.

Touch-and-go rope climbs (not releasing grip between reps) are faster in WODs but demand more grip endurance.

Easier / Beginner

15 pull-ups per rope climb (standard CrossFit sub), rope pull from floor, partial climbs.

Harder / Advanced

Legless rope climbs (arms only), L-sit rope climbs.
